Why Reverse Lunges Aren’t Automatically Better for Your Knees
Lunges are a common part of workouts for good reason. For Sacramento-area residents who run, hike, play recreational sports, or strength train, they can build the lower-body strength those activities demand.
But two lunges that look almost the same can affect the knees and muscles differently depending on one simple choice: whether you step forward or backward.
That’s one reason reverse lunges have become a popular alternative to forward lunges. Stepping backward keeps the working foot on the ground and removes the forward landing that happens with each forward lunge.
But that doesn’t mean reverse lunges are better for everyone. The direction of the step is only one part of what changes the exercise.
Foot position, upper-body position, weight, mobility, and depth can all change how a lunge works. So the real question isn’t whether forward lunges are bad and reverse lunges are good. It’s which version makes the most sense for what someone wants to get from the exercise.

The Lunge Problem May Start Before the Knee Ever Bends
Watch someone do a forward lunge, and most of the attention goes to the bottom of the movement. Is the knee in the right position? Is the upper body upright? Did the person go low enough?
But an important part of the exercise has already happened by then.
During a forward lunge, the lead foot leaves the floor, moves forward, and lands again. The leg then has to handle the body's weight and forward movement as the knee bends.
That's different from a reverse lunge, where the front foot stays planted while the other leg steps backward.
Research comparing the two movements found that forward lunges put more demand on the quadriceps and created higher forces and faster loading around the kneecap than backward lunges.
But the study included only 20 healthy young women, and some measures of knee stress weren't much different. So the findings don't show that reverse lunges prevent knee pain or injury.
That difference in force is only part of the picture. Christopher Powers, PhD, PT, FAPTA, a professor and associate chair in USC's Division of Biokinesiology and Physical Therapy, has spent much of his career studying knee movement and kneecap pain.
His research shows that what happens at the knee is also affected by how the hip and the rest of the lower body move.
Healthy knees regularly handle large forces during running, jumping, climbing stairs, and sports. What matters is whether the person has the strength and control to handle the demands of the exercise comfortably.
Someone who can do forward lunges without a problem may have little reason to stop. Someone who struggles with the landing or feels discomfort may find reverse lunges easier to manage, but that won't be true for everyone.
A movement can look controlled while the body is still dealing with forces that can't be seen.
Why Stepping Back Changes More Than the Direction of Travel
Step backward instead of forward, and the movement changes right away.
In a reverse lunge, the front foot is already on the ground before the repetition begins. Instead of stepping forward and landing on that foot, the front leg stays planted while the other leg moves backward.
This removes the forward landing and changes how the working leg handles the movement.
The return is different, too. Instead of pushing the body backward after a forward lunge, the athlete pushes through the planted front leg as the rear foot comes forward.
This can make reverse lunges a useful way to build strength in one leg without the same forward landing.
Walking lunges add something the reverse version doesn't: continued forward movement. Instead of returning to the starting position after each repetition, the person rises and moves directly into the next step.
That may be useful for athletes, runners, and other active Sacramento-area residents whose activities require strength while moving forward.
Reverse lunges keep the working foot planted, while walking lunges keep the body moving. Which one fits better depends on whether the training calls for a more stable strength exercise or strength while moving forward.
A Wobbly Lunge May Be Training Balance More Than Strength
The direction of the step isn't the only thing that can change a lunge. Foot placement matters, too.
Picture someone stepping backward as though both feet have to stay on one narrow line. As soon as the person lowers into the lunge, the body may start swaying from side to side.
The legs are still working, but more effort is now going toward staying balanced.
That isn't always a problem if balance is part of the training goal. But if the goal is to build leg strength or muscle, too much wobbling can get in the way.
A slightly wider stance gives the body a larger base of support and may reduce side-to-side movement. There's no single stance width that's right for everyone. The athlete needs enough space between the feet to stay stable and comfortably load the working leg.
Step length can vary from person to person, too. Leg length can affect where the rear foot comfortably lands, while mobility and balance can also play a role.
Instead of forcing one set step length, the stance should allow the person to lower smoothly without having to reach awkwardly.
For strength training, balance shouldn't become the hardest part of the exercise. If someone starts losing balance before the working muscles are fully challenged, the lunge may be testing balance more than leg strength.
Your Torso Quietly Decides Which Muscles Do More of the Work
Once the feet are stable, a small change in body position can shift where the muscles do more of the work.
Picture two people doing reverse lunges side by side. Their feet may be in almost the same position, and both may go about the same depth. But one keeps the upper body tall while the other leans forward slightly.
That difference matters.
Research on forward lunges has found that leaning forward puts more work on the muscles around the hips, including the glutes and hamstrings.
Staying more upright shifts more of the work toward the knee and quadriceps. Most of this research has looked at forward lunges, however, so the exact effects may not be the same with every lunge variation.
That fits with a broader principle in strength training. Brad Schoenfeld, PhD, CSCS, a professor of exercise science at Lehman College and author of Science and Development of Muscle Hypertrophy, has published widely on strength training and muscle growth.
His research shows that changing the exercise, weight, or range of motion can affect how muscles respond to training.
In practice, a more upright lunge may put more focus on the quadriceps, while leaning forward can put more focus on the hips. Upper-body position is another way to adjust the exercise based on which muscles someone wants to work.
Adding Weight Only Works When the Load Matches the Movement
Adding weight is one way to make a lunge more challenging, but it also changes how the exercise feels and how the body has to work.
Both the amount of weight and where it's held can affect how well someone keeps the right body position during the movement.
Dumbbells held at the sides are one option for a forward-leaning lunge because they allow the upper body to lean more freely. A weight held at the chest or a barbell can also be used and may feel more natural when the upper body stays upright.
There isn't strong evidence that one way of holding the weight is always better for a certain type of lunge. What matters more is whether the person can keep good form and work the muscles the exercise is meant to target.
If the weight is so heavy that the upper body falls forward, the person can't go as low, or every repetition becomes a struggle for balance, the extra weight may be getting in the way.
At that point, adding more weight isn't necessarily making the exercise more effective.
Weight can help build strength, but only when the person can still perform the lunge well.
Full Depth Isn't the Same Depth for Every Body
“Full range of motion” can be confusing when it comes to lunges. Some people are told the rear knee should reach the floor. Others are told it should never touch the floor.
Neither rule works for everyone.
The rear knee doesn't have to reach the floor for a lunge to be effective. If it does touch, the movement should stay controlled rather than ending with the knee dropping hard onto the ground.
How low someone can comfortably go depends on several things, including mobility, past injuries, and how the body moves.
Ankle mobility is one of those factors. The ankle needs to bend enough to allow the shin to move forward over the foot. This movement is called dorsiflexion. If ankle movement is limited, or there's tightness elsewhere in the lower body, it may be harder to comfortably lower into a lunge.
When the body runs out of comfortable movement, it may start making other changes. The upper body may lean farther forward, the person's position may shift, or balance may become harder to maintain. Going lower doesn't necessarily mean the person is performing a better lunge.
Irene Davis, PhD, PT, FAPTA, a professor of physical therapy and rehabilitation sciences at the University of South Florida, has spent decades studying lower-body movement and injuries.
She also founded the Spaulding National Running Center within Harvard Medical School's Department of Physical Medicine and Rehabilitation.
Her research looks at how the lower body works together rather than focusing on just one joint. That same idea can be useful when looking at lunge depth.
Range of motion can vary widely from one person to another. One person may lower the rear knee almost to the floor while staying stable and in control.
Another may stop several inches higher and still perform a strong lunge. Pain, past injuries, or large differences between the two sides may also be reasons to have the movement checked rather than trying to force more depth.
Going lower doesn't automatically make a lunge better. A useful range of motion is one the body can control comfortably, not simply the lowest position it can reach.
The Better Lunge Is the One That Matches the Job
Choosing a type of lunge is only the first step. Once someone can perform it well, the next question is how to make it more challenging without losing good form.
Progress can come from adding weight, doing more repetitions, or slowly increasing the range of motion. But each change makes the exercise harder in a different way.
If someone starts losing balance, changing body position, or cutting repetitions short just to handle the added challenge, the exercise may no longer be working as intended.
The goal isn't to make the lunge harder as quickly as possible. It's to add difficulty while still performing the movement well.
Pain changes the situation. A lunge that repeatedly causes knee pain isn't producing a better result simply because someone can push through it.
Changing the type of lunge, using less weight, or reducing the range of motion may help. If the pain continues, it may be worth having the knee checked by a qualified health professional.

Reverse, forward, and walking lunges each have a place when they match the person's goal and can be performed with good control.
