Why “More Protein” Doesn’t Always Mean “Better”

At the same time, longevity research is raising a very different question. Some studies are looking at whether eating less protein or less of certain amino acids, the building blocks of protein could affect how the body ages.
That leaves people hearing two very different messages: eat more protein to help protect muscle, but maybe eat less to live longer.
Yes, it's possible to eat more protein than the body needs. But there's no single amount that's too much for every healthy person. The right amount can change with age, activity, health, and recovery needs.
A better goal isn't to pack as much protein as possible into the day. It's to eat an amount that makes sense for the body and the life a person is living.
There Is a Recommended Amount, But It Is Not Everyone's Perfect Number
For healthy adults, the Recommended Dietary Allowance, or RDA, for protein is 0.8 grams per kilogram of body weight each day. For someone who weighs about 165 pounds, that's roughly 60 grams of protein.
That number is helpful, but it's easy to misunderstand what it means. The RDA is designed to meet the protein needs of nearly all healthy adults. It's not a limit, and eating more than that amount doesn't automatically mean someone is getting too much protein.
The RDA is better viewed as a starting point because protein needs can change with exercise, age, recovery, and overall health. A person who strength-trains regularly, for example, may have different needs than someone who's less active.
In other words, the number becomes more useful when it's considered along with how a person actually lives.
More Protein Helps Until More Stops Adding Much
Muscle is one of the clearest examples of why protein needs can vary.
Protein supplies amino acids, the building blocks the body uses to repair and build tissue. But eating more protein doesn't automatically create stronger muscles. Muscles also need a reason to grow and adapt.
Resistance exercise gives them that reason.
Imagine two Sacramento residents who each eat 120 grams of protein a day. One strength-trains several times a week, walks regularly, and slowly asks more of their muscles.
The other spends most of the day sitting, but adds protein shakes and bars because high-protein eating sounds healthy.
They're eating the same amount of protein, but their bodies aren't being asked to do the same thing.
A large 2018 review of studies on protein and resistance training found that extra protein could help people gain muscle size and strength. But more protein didn't keep producing more results.
Across the studies, the added muscle benefits appeared to level off at an average intake of about 1.6 grams of protein per kilogram of body weight per day.
That number isn't a personal limit and going above it doesn't suddenly make protein harmful. It simply means there may be a point where eating more stops providing an extra muscle benefit. More than useful doesn't automatically mean dangerously excessive.
Stuart Phillips, PhD, a Distinguished University Professor at McMaster University and Tier 1 Canada Research Chair in Skeletal Muscle Health, has spent much of his career studying how protein and exercise affect muscle.
His research helps make the relationship easier to understand: protein provides the building materials, while resistance exercise gives the muscles a reason to use them.
For everyday eating, that leads to a simpler question. Before adding another shake or protein snack, it may help to ask: What is that extra protein expected to do?
As We Get Older, the Protein Question Starts to Change
The protein conversation becomes even more important as people get older.
Muscle is often thought of as a fitness issue...something that matters when people want to look stronger or perform better at the gym. But later in life, muscle plays a much bigger role in everyday health.
Strength helps people get out of a chair, carry groceries, climb stairs, keep their balance, garden, travel, walk local trails, and stay independent. As muscle is lost, everyday tasks can slowly become harder.
That's one reason experts have questioned whether the standard adult protein recommendation is enough for all older adults.
The international PROT-AGE Study Group recommends about 1.0 to 1.2 grams of protein per kilogram of body weight each day for many healthy adults over 65. Individual needs can change based on exercise, illness, and recovery.
Protein isn't the whole answer. Physical activity, especially strength training, is also important because muscles need to be used to stay strong. Together, enough protein and regular activity can help people maintain the strength they need for everyday life.
Think of an older Sacramento resident who enjoys walking the American River Parkway, working in the yard, or simply wants to keep carrying groceries without help. Maintaining muscle helps protect those everyday freedoms.
For someone in that situation, cutting back on protein simply because of a longevity headline could work against another healthy-aging goal: staying strong and active.
And that's where one of the biggest questions in today's protein debate begins.
Then Why Are Longevity Researchers Studying Lower-Protein Diets?
Some of the most interesting longevity research is looking at what happens when animals eat. Scientists are studying how protein and its amino acids affect systems in the body tied to growth, repair, energy use, and aging.
Two areas of interest are mTOR, which helps control cell growth and repair, and a hormone called FGF21, which responds to changes in nutrition.
The research is interesting, but it's easy to make more of the findings than the evidence supports.
Dudley Lamming, PhD, a professor of endocrinology, diabetes and metabolism at the University of Wisconsin–Madison School of Medicine and Public Health, studies how protein and individual amino acids affect metabolism and aging.
His lab's work is helping researchers understand why the type of amino acids in a diet may matter, not just the total amount of protein. But much of the strongest longevity research in this area still comes from animals.
That's an important limit because mice aren't people. Human studies have found that eating less protein can cause changes in the body, including changes in FGF21.
What researchers haven't shown is that healthy people who purposely eat less protein live longer.
That's an important difference. A change in the body that's linked to aging isn't the same as a proven way to extend human life.
For now, this research gives scientists important questions to study—not a reason for everyone to fear protein.
A “High-Protein” Label Can Hide the Bigger Nutrition Picture
For many people, the bigger protein question may be showing up at the grocery store rather than in a longevity lab.
Protein has gained a healthy image. Put the word “protein” on the front of a package, and an ordinary snack can suddenly look like a better choice.
But protein cookies are still cookies. Protein chips are still chips. Adding protein to a dessert doesn't automatically turn it into a balanced meal.
That doesn't mean packaged protein foods are always a bad choice. Convenience matters, especially on busy days. Tossing a protein bar into a work bag may be much more realistic than preparing a full meal.
What matters more is the pattern over time. If shakes, bars, cereals, snacks, and desserts regularly take the place of fruits, vegetables, beans, whole grains, nuts, seeds, and less-processed protein foods, it's easy for the diet to become too focused on one nutrient.
Christopher Gardner, PhD, the Rehnborg Farquhar Professor of Medicine at Stanford University, has spent more than 30 years studying nutrition, including plant-based eating and how different food choices affect health.
Gardner, who recently served on the U.S. Dietary Guidelines Advisory Committee, brings a wider view to the protein conversation: the amount of protein in a food is only one part of what makes it a healthy choice.
That matters because protein foods can come with very different nutrients and ingredients. Along with protein, a food may provide fiber, healthy fats, vitamins, and minerals.
Other choices may contain a lot of sodium, saturated fat, added sugar, or heavily processed ingredients.
So when comparing foods, it helps to look beyond the protein number on the front of the package.
For Some People, “Too Much” Really Is a Medical Question
Kidney health is one of the biggest concerns people hear about with high-protein diets.
For otherwise healthy adults, research hasn't shown that eating more protein automatically damages the kidneys during the periods that have been well studied.
Higher protein intake can make the kidneys work harder to filter the blood, but that change alone doesn't mean someone has kidney disease.
There are still limits to what researchers know about eating very large amounts of protein for many years. So the fact that studies haven't shown harm shouldn't be taken to mean that unlimited amounts are safe.
The picture is different for people who already have kidney disease.
Chronic kidney disease, or CKD, can change how much protein a person needs. The National Kidney Foundation notes that some people with CKD who aren't on dialysis may need to limit protein.
People who are on dialysis may actually need more because the treatment can cause protein loss.
This is one situation where a protein target from a fitness app, social media post, or magazine article can't replace advice based on a person's medical needs.
The larger point is simple: a person's health can change what the right amount of protein looks like.
The Better Question Is What Your Body Needs Protein to Do
Once protein needs are understood, the next step is making that knowledge work in everyday life. A healthy protein habit doesn't mean adding more protein to every meal. It means finding an eating pattern that's easy to follow over time.
Protein can be part of a balanced diet without becoming the main focus of every meal. Familiar, healthy foods can provide enough protein while leaving plenty of room for vegetables, fruits, whole grains, healthy fats, and other foods the body needs.
This can make everyday eating simpler, too. Breakfast doesn't have to become a protein contest, and every snack doesn't need a nutrition goal. What matters more is building a regular eating pattern that provides enough protein while keeping the rest of the diet balanced.
For someone who wants to eat more protein, that might mean choosing foods that already fit into everyday meals—beans and lentils, yogurt, eggs, fish, poultry, tofu, nuts, and seeds.
For someone who's already getting plenty, it may make more sense to focus on vegetables, fiber-rich foods, regular movement, and overall balance instead of automatically adding another protein product.
Research may eventually give scientists a clearer picture of how protein affects aging. For now, though, human studies don't show that people need to choose between eating as much protein as possible and cutting protein to try to live longer.
The better goal is much simpler: get enough protein for a person's age, activity level, health, and stage of life.
That's less dramatic than the latest protein headline. It's also a much easier approach to turn into a healthy habit that can last.
